The Advanced 5×5 Routine For Size and Strength

The Advanced 5×5 Routine For Size and Strength

During bodybuilding’s Golden Years one of the most popular routines for packing on muscle fast was the “5×5 Routine”. Just like it’s name, the workout suggests performing 5 sets of 5 reps of mostly compound movements. One could train each movement 2 or even 3 times a week without worrying about overtraining because the overall routine volume is so low, but the training frequency and focus on compound movements necessitates this type of schedule for maximum recuperation and growth.

The main [but unjust] criticism of this routine is that it’s too limiting, but with a bit of creativity you can tweak the basic 5×5 regimen onto a plan which could be used for many cycles of growth to come- all without incurring boredom or plateaus!

A typical 5×5 routine would look something like this:

Squats 5×5
Bench Presses: 5×5
Deadlifts:3×5
Chins: 5×5
Clean and Jerks: 3×5

The above was performed anywhere between 2-3 times a week. Usually the first two sets of the above were for warming up. One would perform a set of 5 with 60% of their target weight, then the next set at 80%, then 3 sets of the work weight.

With some variety over time someone can go quite far with just the above routine, but there will come a time where added exercises and specialization is sought.

The 5×5 solves some of the more important issues found in advanced training. For one, there comes a point where strength begins to severely outweigh recovery ability. Ordinarily this would necessitate taking more rest days in between sessions, but what often happens with more standard routines is it becomes unwieldy to perform all of the work per specific section in one routine without taking so much time off in between like session that detraining can begin to occur- or at least some from of neurological inefficiency due to the long time span between like sessions. By splitting up the work and performing like sessions frequently enough to keep this neurological edge, one gets the necessary volume of training AND no efficiency is lost.

Scientifically, one slightly reduces the “amplitude” of a session but increases the frequency to make up for it. Here’s a good example of a full, advanced size and strength 5×5 routine:

Monday:
Bench Presses: 5×5
Chins: 5×5
Military Presses: 4×5
Curls: 4×5
Tricep Extensions: 4×5
Wrist Curls: 1×8
Reverse Wrist Curls: 1×8

Tuesday:

Full Squats: 5×5
Leg Curls: 4×5
Shrugs: 2×5
Calf Raises: 5×8
Roman Chair Sit Ups: 3×10

Thursday:
Incline Bench Presses: 5×5
One Armed Rows: 5×5
Arnold Presses: 4×5
Seated Dumbbell Curls: 4×5
One Armed Overhead Extensions: 4×5
Reverse Curls with Thick Bar: 1×5
Grip Machine: 1×8

Friday:
Deadlifts: 3×5
Parallel Squats: 5×5
Seated Leg Curls: 4×5
Upright Rows: 2×5
Seated Calf Raises: 5×8
Hanging Leg Raises- twisting: 3×10

The above time interval constitutes one “microcycle”- which is a measurable portion of a standard cycle where the entire range of training is encompassed before repeating.

You’ll note the first half of the week focuses mostly on core type movements and there’s no deadlifting- You’ll note the first half of the week focuses mostly on core type movements and there’s no deadlifting- whereas the second half includes deadlifting and auxiliary training. The lower back is engaged with so many different movements that targeting it less frequently is usually desirable. Auxiliary movements can be used with less sets since the bodyparts they’re targeting are already getting a lot of work with the big movements. As shown in the initial 5×5 routine, one can do well with only the most basic of movements if times is a concern.

The above routine should be set up in a cyclical format. A standard cycle would be as follows:

Week 1: 85%

Week 2: 90%

Week 3: 95%

Week 4: 100%

At the 100% week, you achieve your goals and use the performance to evaluate what your next 100% goal week should be like.

What makes this routine format great is it allows for the perfect combination of continuity and variety. Some elements of each like session should be similar enough so you can compare them- this is how you track progress. The option for performing another session within a week that allows for unlimited variety is what keeps this workout “fun”. While the routine revolves around reps of fives, one can change that as well as long as the 5 SET count for most major groups is left intact. The variety that this allows for is limitless, and one can fashion all forms of specialized routines with this in mind! Want to turn the 5×5 into a powerlifting regimen? Start off with a cycle of 8 reps and work your way down to reps of 6, then 4, then 2, and then 1 in the last cycle to achieve your powerlifting goals. Need more vascularity and a better “pump” during training? A couple of cycles of 5×20 can cause a spurt of fibrous, vascular growth not often seen with other forms of training.

How about focusing on one lift to isolate and accelerate gains in one particular movement? One can prune the routine down to mere maintenance (or eliminate any extra work if only for a short period) for other aspects and focus solely on the target. Here’s a great example on how to do this with the Clean and Jerk in a two week “isolation” phase. An exercise like the Clean and Jerk is optimal for this type of abbreviated training since it qualifies as a “whole body” movement.

Week 1:

Monday: 5×5 @ 82.5%

Tuesday: 5×5 @ 85%

Thursday: 5×5 @ 87.5%

Friday: 5×5 @ 90%

Week 2: Monday: 5×5 @ 92.5%

Tuesday: 5×5 @ 95%

Thursday: 5×5 @ 97.5%

Friday: 5×5 @ 100%

After this, a period of rest and resumption of a more “normal” routine would be encouraged.

Here are some tips for improving your experience with the 5×5 routine:

-Start with a 7 day week plan but add days each microcycle if necessary. This is especially important if you’ve become accustomed to training each bodypart/series once per week.

-Time yourself between sets and keep the intervals to 3 minutes or less to eliminate time wastage and to improve the quality of your “pumps”. This is especially valuable when using reps higher than 5.

-Use the heaviest weight on your first work set and drop the weight slightly for the remainder of the sets. This will ensure you’re training each work set with a bit more intensity and not merely sacrificing to ensure you’re getting 3 sets of 5 reps.

-Vary the exercises in the auxiliary portion of your microcycles unless you have a very specific deficiency to correct.

-Log all of your training. Even if you’re performing the same type of workout for long periods of time the weight and numbers should change. The obligation of writing your training down can also have the effect of helping you stick to your schedule.

What goals initially led you to PEGym.com?

Ujjayi  – When I reached my 40’s, my morning erections were suffering plus the embarrassment of my wife telling me that I wasn’t erect enough during the times of our love-making. She became frustrated.

What positive effects of PE have you seen, in your life, over the years? 

Ujjayi  Hard (pun intended) to believe that I have been at this now for over a year and some change…however the proof is in the numbers. I went from 15cm to 17cm in a year. I no longer hear from my wife that I am too soft. She occasionally makes comments on how large I am now.

What manual male enhancement exercises have you done? Which are your favorite and why?

Ujjayi  – I have used anywhere from stretching to jelqing to Big Al’s Squeeze techniques. I would say my favorites right now are the tension stretch and the squeeze.

Have you used any PE devices? If so, which ones have you used, and which are your favorites and why? 

Ujjayi  I briefly used a biker’s hanger yet I couldn’t get enough weight to feel a difference. 

Do you do any non-PE exercise? If so, what? 

Ujjayi  I do mobility exercises and yoga because flexibility is king especially at my level. 

What advice would you give to guys new to PE? 

Ujjayi  Patience, patience, patience. As my Dad says, “Rome wasn’t built in a day.” You need to allow your body to adjust and grow will happen. The other advice is safety. Do a little at a time…the compound effect in PE is as true as in math

Ujjayi  I sing in a choir.

Ujjayi  Enjoy the journey of PE and see the journey as a lifestyle. You will have many twists and turns along the way yet if you are consistent doing the right things, you will reap huge (pun intended again ) rewards.

Do You Wear Underwear or Go Commando? – The Modern Day, Age-Old Question

go commando or wear underwearIf you’ve read my articles or posts, you may already know… I’m addicted to reality TV. I especially love – Big Brother. So much so that I even record and watch the Big Brother After Dark shows – the unedited live feeds aired for free.  (No, I don’t pay for the 24-hour access. I’m not that addicted! 🙂 )

Anyway, it cracks me up what they talk about when they aren’t being edited for prime time. In a recent episode, this included a discussion of how Jason AKA Whistle-Nut normally goes commando. In fact, he actually had to go out and buy underwear, before coming on the show, because he didn’t own any!

So, the question I ask is – do you wear underwear or do you go commando? Is one better than the other?

Why You Should Go Commando

  1. It’ll keep you cooler – Having one less layer of clothing will help you keep your body cooler. For men wanting to improve sperm motility, this could be especially important for the testicular area.

Why You Should Wear Underwear

Your bare privates sweating (and other are areas) directly against your pants means they’re going to get stinkier and dirtier more quickly. Because of their size, this means you’ll likely be doing MORE laundry. If you have dry clean only slacks, this can increase your dry cleaning bill significantly.

  4. Stains on your pants – Best case scenario, you’ll have some sweat stains on your pants and shorts. Remember, that underwear usually prevents this. Worst case scenario… you have, ummm, other *cough cough* stains. Whether from a not-so-effective wiping or a little over-exuberant flatulence, without underwear, that’s going directly to your pants.

Emotional Visualizations and Speeding Up Progress on Your Day Off: Ask the Experts

Q. When you mean emotional visualizations during the Stop and Starts…

…do you mean specifically erotic visualizations? For example, is it ok to use imagery of women I have had sex with or with women I’ve personally seen? If not, how would I go about obtaining an erection without imagery?

Big Al: Erotic visualizations refers to picturing sexual scenarios.  One of the reasons for this instruction is to remove the distraction (and negative conditioning) and to allow full focus on the tactile sensations.

Here’s a common scenario- one is engaging in sexual activity when their erection starts to fail.  The typical response is to begin fantasizing about a favorite porn clip, a past experience, etc.  There should be no reason why one can’t focus exclusively on the experience itself without having to resort to distracting one’s self with mental imagery.

It’s expected there’s going to be difficulty at first before the adjustment was made. As long as you acknowledge this and don’t take it to heart- and you continue to push through with your training- you’ll adapt.

Q.  Focusing on emotional visualizations for stamina is tough!…

…How do I keep from getting distracted

Big Al: You’d first make sure you approach your training with at least a neutral mindset.  If you’re anxious or frustrated this will work against you.

When you begin the exercise clear your mind.  Sometimes picturing a field of white can be useful.  Focus solely on the tactile sensations you’re inducing.  At the same time, attempt to emote a feeling of confidence and being unencumbered.  If your mind starts to drift then take a deep breath and re-center yourself.

This is something which may take some getting used to, but once you turn the corner on this procedure you’ll realize the great benefits to be had

Q.  I’m really excited about the results I’m getting from training!…

…Is there something I could do on my off days to speed up the progress?

Big Al: On your rest days- rest!  No enlargement exercises- and you should do your best to avoid thinking about penile concerns as well.  It can be tempting to attempt to overdo things when you have momentum but forcing yourself to lay off focusing on your penile concerns on your time off will ensure your penis and your mind state towards training remain refreshed.

Q.  I’ve just started this new girth exercise but can’t seem to get the same pumped feeling as before….

Big Al: Regardless of the exercise you’ll need to determine the optimal level of erection for proper tissue stretch. Too low and you won’t induce gains.  Too high [for your level of conditioning] and you won’t be able to properly manipulate the tissues- or you’ll need to use excessive intensity to do so.  The focus should always be on quality above quantity.  To some degree, the reps, intensity, and even the exercises themselves are incidental to quality tissue expansion.  FEEL the exercises working, and you’ll ensure you’re getting the maximum impact from them.

Q.  I’m just quitting the porn use but am having a difficult time getting through my training without it…

… The lack of even mental erotic imagery makes it difficult and I get frustrated.  This causes me to have more problems getting properly erect for my exercises.  How do I overcome this?  

Big Al: You’d first make sure you approach your training with at least a neutral mindset.  If you’re anxious or frustrated this will work against you.

When you begin the exercise clear your mind.  Sometimes picturing a field of white can be useful.  Focus solely on the tactile sensations you’re inducing.  At the same time. attempt to emote a feeling of confidence and being unencumbered.  If your mind starts to drift then take a deep breath and re-center yourself.

Q. I have a really hard time focusing on the emotional visualizations part of training…

…Distractions then frustration kicks in and I just lose all hardness. I get bored very easily too. Is there something I can do to make my training sessions better?

Big Al: If you want to MAXIMIZE your male enhancement training gains here’s the most essential advice:

First, your mind state- male enhancement training does NOT work well when you engage negative emotions like fear or self-loathing. The penis doesn’t operate well under negative emotional conditions. When you begin your exercises clear your mind. Sometimes picturing a field of white light can be useful. Focus solely on the tactile sensations you’re inducing. At the same time attempt to emote a feeling of confidence and being unencumbered. Inducing [at least] a neutral mind state so you can focus on emoting confidence and a feeling of being unencumbered will maximize your immediate EQ. If your mind starts to drift then take a deep breath and mentally re-center yourself.

Second, make it a goal over time to raise your EQ as high as possible- even beyond the levels needed for proficiency in sexual performance. The higher your EQ, the more tissue expansion you’ll get. At the very least you’ll need to keep increasing your EQ in the same proportion as your size gains in order to merely maintain the same level of functioning.

Third, log all of your training details so you’ll ensure regular reviews and ask questions when you have them. While I review all active standard client
journals every few weeks, I can review your journal at anytime. Keep a log also makes you accountable.
As far as boredom- remember why you’re training in the first place. Develop the mental discipline to understand that work is required for progress. Also understand that training time is “you” time. Learn to train distraction-free and love your training. If you repeat the habit often enough you’ll develop the necessary discipline to train successfully.

This is something which may take some getting used to but once you turn the corner on this procedure you’ll realize the great benefits to be had.

And, it’s something I’ve been thinking about lately, so figured I do a quick post.

Not so long ago, we lived in relatively small communities. We interacted with people within a fairly small radius. Before the Internet, if we wanted to talk to someone outside of the community, we had to write a letter or make a long-distance phone call (which cost extra).

My point is, even though we’ve always had cultural diversity, we had smaller pockets of homogeneity that we most-often associated with. Even within big cities, those of similar ethnicities banded together into neighborhoods.

Now, thanks to globalization and technology, we are even more exposed to different cultures – different ways of life – different religions – different ideas.

Some seem very foreign (no pun intended). Some seem the antithesis of what I, personally, have grown up to believe is proper.

However, this doesn’t mean they aren’t good people.

I once had the pleasure of working with a great motivational speaker – Zig Ziglar. One of the lessons he taught me was —

People like people who are like them.

This is just how humans functions. So, if someone is different than us, we have a natural tendency to not care for them as much.

But, as intelligent, thinking, compassionate beings – we really need to get over this.

We need to BE KIND to one another.

Even those who aren’t initially kind to us. We need to be the change we wish to see in this world. “I’ll be nice, when they start being nice.” doesn’t work. Someone has to go first. That someone has to be you.

Put the type of energy you want in your life, out into the world.

Instead of seeing the bad in people (or expecting them to be bad) — people you know specifically and even large groups of people you think you know about — try to see the good. Expect the good.

Improving Your Sex Drive: Ask the Experts

…I currently am not with anyone regularly . I want to build my confidence not only in the bedroom but within myself. I do have a partner(s) from time to time But not really interested in these woman anymore. Drama headaches and just lost sexual interest most of the time. I’d rather masturbate.

I’m thinking of taking anabolic steroids, not too heavy. It would be to gain muscle and my sexual drive but not mainly for that to be honest. Id rather permanently cure my ED problem cause I would not keep doing anabolic steroids very long.I just need a little boost from my hard work at the gym which seems to be getting no where as far as growth . This is as honest as I can be. I have not yet decided on this matter.  I feel I’m severely losing out in the great pleasures of life. I’m really excited about MeCoach though and looking forward to your knowledge and moving forward!

Is there a direct herb that you would recommend. For my sexual drive? I read an article but suggested too many. Korean red ginseng maybe?

Big Al: My advice would be for you to halt any masturbation- limit your ejaculations to training only.  One of the most likely reasons your libido is so low is that you’re masturbating too frequently.  By restricting the number of your ejaculations, you’ll not only raise your libido, but you’ll also significantly improve your EQ.  You might also be overtraining with your weight workouts- especially if you’re not gaining from them.  This too can be causing an impact on your libido and EQ.

There is also a strong possibility that you have “overconditioned” your penis through negative masturbation habits- especially if you masturbate more as a release than anything else.  The common culprits are using too tight a grip and/or rushing through.  The Erect Kegels and Stop and Start exercises will help reset more desired functioning and it’ll vastly improve your abilities.  After a few weeks of this, you should note significant improvement, but if you still wish to experiment with herbal supplements, I would recommend Maca and Yohimbe. The latter may have some negative side effects but is very potent- so use it in very small amounts to begin.
